Training without numbers is guessing; training with the wrong numbers is worse. This guide covers every calculator in the Fitness & Performance toolkit — the ones that decide how much you eat, how heavy you lift, how fast you run, and how hard your heart should work while doing it.

The tools build on each other in a deliberate chain. BMR is the floor — the calories your body burns at rest. TDEE multiplies that floor by your activity to find maintenance. Calories-burned and pace quantify individual sessions. VO2 max rates the engine all of that training has built. One-rep max and heart-rate zones translate the results into next week's programming.

A caution that belongs at the start: every equation here estimates a population average, and you are not the average. Use the calculators to set a starting point, then let real-world results correct the course — if the scale does not move at your calculated TDEE, your real TDEE is the number the scale believes.

The same rule applies to training zones and rep ranges: they describe typical responses. Your job is to run the experiment, log the outcome, and adjust. The tools give you the hypothesis; your training log gives you the data.

Basal metabolic rate (BMR) is the energy your body spends at complete rest — keeping your heart beating, brain working, and cells repairing. It typically accounts for 60–70% of daily energy use.

This calculator shows the Mifflin-St Jeor equation, the most accurate general formula, alongside the revised Harris-Benedict for comparison.

Mifflin-St Jeor: BMR = 10W + 6.25H − 5A + 5 (men) / −161 (women)

Harris-Benedict (rev): 88.362 + 13.397W + 4.799H − 5.677A (men)

Example: 30-year-old man, 75 kg, 175 cm → BMR ≈ 1,725 kcal/day

Katch-McArdle BMR Calculator — Refine BMR with lean mass for athletic builds.

The Katch-McArdle equation estimates BMR from lean body mass — muscle, bone, organs, and water — instead of total weight. Because lean tissue does nearly all the metabolic work, this removes a major error source.

It is the preferred formula for athletes, bodybuilders, and anyone who knows their body fat percentage. The trade-off: it requires that extra input.

Katch-McArdle: BMR = 370 + 21.6 × lean body mass (kg)

Lean body mass = weight × (1 − body fat % ÷ 100)

Example: 80 kg at 15% body fat → 68 kg lean mass → BMR ≈ 1,839 kcal/day

Total daily energy expenditure (TDEE) is everything you burn in 24 hours: basal metabolism plus digestion plus physical activity.

TDEE is the anchor for nutrition planning: eat at it to maintain, 15–20% below to lose fat, and 10–15% above to gain muscle with minimal fat.

TDEE = BMR × activity factor (1.2 – 1.9)

BMR (Mifflin-St Jeor) = 10W + 6.25H − 5A + 5 / −161

Example: BMR 1,725 × 1.55 (moderate) → TDEE ≈ 2,674 kcal/day

The MET (metabolic equivalent of task) formula is the standard way to estimate exercise energy cost. One MET is your resting burn; an activity at 6 METs costs six times rest.

kcal = MET × 3.5 × weight(kg) ÷ 200 × minutes

Pace is the time you take to cover one unit of distance — usually minutes per kilometre or per mile. It is the currency of running training: easy runs, tempo runs, and race targets are all defined by pace.

Because pace, distance, and time form a triangle, this calculator solves whichever one you do not know — and converts cleanly between km and miles.

pace = time ÷ distance

speed = distance ÷ time

Example: 10 km in 50:00 → pace 5:00/km, speed 12 km/h

One-rep max (1RM) is the maximum load you can lift once. It anchors percentage-based training: strength at 85%+, hypertrophy at 65–85%, endurance below 65%.

This calculator averages four formulas — Epley, Brzycki, Lombardi, and O'Conner — to give a robust estimate from a submaximal set you can do safely.

Epley: 1RM = W × (1 + reps/30)

Brzycki: 1RM = W × 36 ÷ (37 − reps)

Example: 80 kg × 5 reps → Epley 1RM ≈ 93 kg

VO2 max is the maximum volume of oxygen your body can transport and use per minute per kilogram of body weight. It is the single best measure of cardiorespiratory fitness.

Laboratory testing requires a treadmill and gas analysis; these two field methods — the resting-heart-rate ratio and the Rockport 1-mile walk test — give practical estimates.

Resting-HR: VO2max = 15.3 × HRmax ÷ HRrest

Rockport: 132.853 − 0.0769·lb − 0.3877·age + 6.315·sex − 3.2649·time − 0.1565·HR

The U.S. Army screens body composition with a circumference (tape) method when a Soldier exceeds the screening weight for height.

Maximum body fat under AR 600-9 rises with age: 20–26% for men and 30–36% for women. Soldiers over the limit enter the Army Body Composition Program (ABCP).

Men:  BF% = 86.010·log10(abdomen − neck) − 70.041·log10(height) + 36.76

Women: BF% = 163.205·log10(waist + hip − neck) − 97.684·log10(height) − 78.387

Body Fat (Navy) Calculator — Apply the classic Navy circumference method.

The U.S. Navy Body Composition Assessment (BCA) uses the circumference method to estimate body fat — the same formula used in the widely known 'Navy body fat calculator'.

Maximum body fat is 22–23% for men and 33–34% for women, depending on age. The BCA is part of the semi-annual Physical Fitness Assessment cycle.

Men:  BF% = 495 ÷ (1.0324 − 0.19077·log10(waist − neck) + 0.15456·log10(height)) − 450

Women: BF% = 495 ÷ (1.29579 − 0.35004·log10(waist + hip − neck) + 0.22100·log10(height)) − 450

Example: 28-year-old Sailor, waist 85 cm, neck 38 cm, 178 cm → ≈ 17.0% (within standard)

Body Fat (YMCA) Calculator — Screen body fat with waist and weight only.

The YMCA formula estimates body fat from just waist circumference and body weight — the fewest inputs of any tape method.

Originally developed for fitness-center screening, it trades some accuracy for speed. Use it to track change over months, not to chase lab precision.

Men:  BF% = 4.15 × waist(in) − 0.082 × weight(lb) − 98.42

Women: BF% = 4.15 × waist(in) − 0.082 × weight(lb) − 76.76

Example: 85 cm waist, 80 kg man → ≈ 17.2% body fat

Target heart rate zones translate effort into numbers. Most cardiovascular benefits come from training between 60% and 85% of max heart rate.

This calculator uses the Karvonen formula, which incorporates resting heart rate for more personalized zones than the simple percentage-of-max method.

HRmax = 220 − age (est.)

Karvonen: target = resting HR + % × (HRmax − resting HR)

Example: age 35, resting 62 → HRmax 185, aerobic zone ≈ 148–160 bpm

Katch-McArdle TDEE Calculator — Set calories for muscular builds with lean-mass BMR.

Lean mass does essentially all of the body's resting metabolic work, so basing TDEE on it removes the main error in standard formulas — muscle being counted as 'excess weight'.

This calculator chains the Katch-McArdle BMR with the standard activity multipliers, giving trained individuals the energy estimate that matches their actual burn.

LBM = weight × (1 − body fat % ÷ 100)

BMR = 370 + 21.6 × LBM

TDEE = BMR × activity factor (1.2–1.9)

Example: 80 kg at 15% fat → 68 kg LBM → BMR 1,839 × 1.55 → TDEE ≈ 2,850 kcal

Training numbers done right

The dangerous error in fitness math is precision theater — trusting a formula over your own signals. A heart-rate zone that feels wrong probably is (medications, heat, and fatigue all shift heart rate). A one-rep max estimate is exactly that: never attempt a true max without a spotter and mastered technique.

And the biggest number of all deserves repeating: most training should feel easy. The 80/20 rule — eighty percent of sessions conversational, twenty percent genuinely hard — is the most consistently validated prescription in endurance science, and it protects against exactly the burnout that number-obsessed training invites.

Where should I start with fitness calculators?

TDEE first — it sets your calorie baseline. Then one-rep max if you lift, VO2 max or pace if you run, and heart-rate zones once you have a few weeks of data.

How accurate are these formulas?

Population-accurate: typically ±10–20% for individuals. They are starting points — your own measured trends are always the superior instrument.

How often should I retest?

Every 4–8 weeks for maxes and pace, every 4–6 weeks for TDEE as weight changes, and seasonally for VO2 max.

Numbers earn their keep when they become training decisions. Pick two metrics, track them weekly, and let the calculators quietly do what they do best: turn your effort into a plan.
